Kinda have to just go by feel... If you transplant too soon, the roots will be encouraged to spread and grow, which will slow down growth above ground. If you wait too long, you will get root-bound, which is not good at all. This explains it in a little more detail:

I like to let the roots "bunch up" a little on the bottom of the cup before I transplant.

thanks, wen i just taped them up i could see the tap root at the bottom of the cup, i think im gonna give them another week max then move to bigger pots.
OH! when i was inspecting the plants i lifted one up and a fly came out from under it. i checked all the other girls and nothing. should i be worried about this or is it possible that it is just a single fly? Ive read about spidermites but have not heard anything about anyone with flies. thanks in advance

I just had Sarcid flies/ fungus gnats they suck the problem isn't the flies its the larva that feed on the roots. I wound up with mine because i was keeping my soil to moist all the time. i think. Organicide at home depot is what Whiskytango recommended to me. used it and changed soil (when i re potted) that's how i got rid of them. But You need to look up pictures to see what kind of fly it was there are several others all of them are not really a good thing. if you don't see any more I wouldn't worry about it but take a close look at the fly and google "Cannabis pests" compare and it will tell you how to get rid of them.

The tap root tends to hit bottom far sooner than the rest of the root system, so you should still have a few days of growth in the cup at least.

i was thinking about topping them, but do you think its too soon?
and ive never done it before so i dont want to mess the plant up either.
i basically know you have to cut the new growth at the top as close to the two branches as you can. thats what i believe topping to be. which will then hopefully give you 2 colas instead of one. someone correct me please...
if anyone knows of a guide with clear pictures and instructions i would love that
